How to Read Recovery Metrics (HRV, Sleep, Soreness)
Metrics are signals, not verdicts
Consumer wearables now report recovery scores, HRV, sleep stages, and strain numbers daily. Used well, these are useful trend signals. Used badly, they are a daily source of anxiety and bad training decisions. The difference is knowing what each metric actually measures, and what it cannot.
HRV: the readiness proxy
Heart-rate variability is the variation in time between heartbeats, driven by autonomic nervous system balance. Higher (relative to your own baseline) generally tracks with better recovery; suppressed HRV tracks with fatigue, illness, alcohol, poor sleep, and life stress. The rules:
- Only your trend matters. HRV varies enormously between people. Compare today to your own rolling 7–14 day baseline, never to anyone else's number.
- Single readings are noise. One low morning means little; a 3–5 day downward trend with poor sleep and heavy legs means something.
- Device accuracy is vendor-stated. Chest straps and validated research devices measure HRV directly; optical wrist sensors estimate it, and manufacturers' accuracy claims are vendor-stated unless independently validated.
Sleep: duration and consistency first
The strongest sleep evidence is epidemiological: adults who consistently sleep 7–9 hours show better recovery, performance, and health markers. Wearable sleep staging (light/deep/REM breakdowns) is a different matter — validation studies show consumer devices are reasonable at detecting sleep versus wake and much weaker at distinguishing stages. Treat stage breakdowns as entertainment-grade; treat total sleep time and bedtime consistency as actionable.
Soreness: a marker of novelty, not progress
Delayed-onset muscle soreness (DOMS) follows unaccustomed load — new movements, new ranges, new volumes. It is a signal that you did something your tissues weren't prepared for, nothing more. Chasing soreness as proof of a good session leads to junk volume; panic-avoiding all soreness leads to never progressing. Expect soreness when you start or change a practice; expect it to fade as you adapt over 1–3 weeks.

The practical protocol: glance at HRV and resting HR against your baseline each morning, note sleep and soreness, and let the combination — never one number — nudge the day's intensity up or down. Persistent downward trends, pain, or symptoms that don't match the data are questions for a qualified professional, not for an app.
